Weight loss doesn't have to mean giving up everything you enjoy. In fact, the most successful, long-term weight loss transformations come from making sustainable changes that fit your lifestyle. When you restrict too heavily, you set yourself up for an inevitable binge. The goal is to find a way of eating that you could theoretically maintain for the rest of your life.
1. Caloric Deficit
The fundamental rule of weight loss is energy balance. You must consume fewer calories than your body expends. However, this deficit shouldn't be extreme. A moderate deficit ensures you lose fat while preserving muscle mass and energy levels. Aim for a deficit of 300-500 calories per day for steady, sustainable progress.
2. Prioritise Protein
Protein is essential for preserving lean muscle mass during a calorie deficit. It also has a high thermic effect (meaning your body burns more calories digesting it) and keeps you feeling fuller for longer. We recommend aiming for 1.6g to 2.2g of protein per kilogram of body weight.
3. Strength Training
Lifting weights signals to your body that it needs to keep its muscle mass. When you combine strength training with a caloric deficit, you ensure the weight you lose is primarily fat, leading to a toned, strong physique. Aim for 3-4 strength sessions per week.
4. Sleep and Recovery
Poor sleep disrupts hunger hormones (ghrelin and leptin), making you crave sugary, high-calorie foods. It also reduces your insulin sensitivity and makes it harder to train with intensity. Aim for 7-9 hours of quality sleep per night to support your weight loss efforts.
5. Consistency Over Perfection
You will have days where you go over your calories or miss a workout. That's normal. The key is not to let one slip-up derail your entire week. Get back on track with your next meal or workout. Consistency over months and years will always beat short bursts of perfection.
